What A Soccer Player Should Eat When Nobody Knows Their Minutes
You're on the bench for a soccer match. You might play ninety minutes, you might play five, and nobody in the building can tell you which.
So you eat a little lighter, because why load up for a game you probably won't play much of. That logic is reasonable, and most players I work with have arrived at it independently.
Then a teammate goes down in the twentieth minute.
Now you're playing most of a match you didn't plan for. You ate for a day on the bench, and you're now scrambling before halftime. The coach doesn't see or recognize the fueling problem. He just sees a player who faded, on the one afternoon you got a real look.
What follows is what the research establishes about substitute players, where it runs out, and what I do in the gap.
What a soccer substitute's minutes actually look like
Coming off the bench is widely assumed to be the easier version of the day. The tracking data complicates that.
A 2023 study in Biology of Sport followed 21 elite outfield youth male players at Australia's under-17 national program across 29 matches. Substitutes covered more high-speed running per minute than the starters and the full-match players. Per minute, they worked at a higher rate than athletes who had already been out there an hour.
The same study found the other half of that, and it matters just as much. Across nearly every short rolling window it measured, those substitutes fell short of the peak outputs the full-match players reached. The authors conclude that substitutes may have a similar physical impact without duplicating the exact peak demands of full-match players.
Two things before anyone takes that too far.
A Spanish group ran a similar per-minute comparison in adult senior men in 2023 and did not find a significant difference. That study left out appearances under fifteen minutes, which is where you would expect a per-minute spike to be biggest. With that disclaimer, only sixteen substitutions made it into the analysis. So it does not cancel the youth finding, and it does not show the two groups are the same either. It does mean the youth finding is one group of players, measured once. Not yet a settled rule.
And this is the part I want to be direct about: the youth study measured movement with GPS units and nothing about food. The authors attribute the peak gap to warm-up and physical preparation. Any fueling conclusion drawn from it, including mine, is applied judgment rather than a finding of the paper.
How much work a soccer substitute does before he plays
Here is a number most families never see.
Researchers tracked 15 substitutes at an English Championship club across 13 matches. They found the players performed about three separate re-warm-ups per match, between kickoff and actually entering the game. Each was shorter and covered less ground than the pre-match warm-up. The paper never reported how long a single bout ran. And it is a case study at one club, not a controlled trial, so it describes what happened there.
Worth being precise about who that applies to. Those were professionals in a league where a substitute waits, warms up repeatedly, enters once, and stays on. In high school or any free-substitution format, this day looks different. The player is in and out, which makes the fueling easier, since they get more windows to drink and eat between stints.
Either way, the bench is not rest. And almost nobody fuels for it, because from the outside it reads like rest.
What to eat before a match when the minutes are unknown
This is where the research stops being useful and experience takes over. Most things in this section comes from working with soccer players, and I want that said plainly. Research always backs decision making but not always providing a direct situation comparison.
Timing
The full pre-match meal goes in about three to four hours before kickoff. Far enough ahead that the body has digested and absorbed everything, close enough that you are not running on empty by the time kickoff arrives.
A smaller top-off comes about sixty to ninety minutes out, usually right around when reaching the field. Something small, or a few sips of a sports drink, before warm-ups or straight after.
An eight in the morning kickoff changes the whole shape of it. Nobody is waking up at four to eat. For an early game, dinner the night before becomes the pre-match meal and does most of the work. What a player eats on waking is a top-off that holds on to it.
The plate
Carbohydrate leads and takes up roughly half the plate. Rice, potatoes, pasta, bread, bananas. Familiar starches you already eat, since a soccer match day is a bad time to introduce anything new.
Protein takes about a quarter. Not a lot, and not skipped, and the reason for not skipping it surprises people. Carbohydrate clears the stomach faster than protein does. So a meal eaten four hours out with no protein in it tends to leave a player hungry by kickoff, which is a worse problem than the one they were trying to avoid.
High-fat and high-fiber foods take longer to clear. Fried food, heavy sauces, cheese-heavy dishes, a large salad. None of that is a bad food necessarily on its own (though fried food could certainly be argued on that one). On match day specifically it takes up room the carbohydrate needs, which makes it better suited for dinner on a Tuesday.
And as kickoff gets closer, everything shifts the same direction. More carbohydrate, less protein, less fat, smaller and simpler at each step.
The single most useful habit here has nothing to do with any of those lists. Anything you want to eat before a match, make sure to eat before a training session first. Training is where you find out how something sits. If it goes badly there, you have lost a practice instead of a game.
What to grab in the minute before you go on
The constraint nobody accounts for is how little warning a substitute gets.
In the environments I work in, it could be as quick as a minute. Sometimes two. A coach turns and says get ready, and that is the whole window, unless a rotation was planned in advance.
That rules out anything that takes time to eat. Whatever the athletic trainer put on the table is what exists, usually chews, blocks, gels and a sports drink, sometimes fruit snacks or crackers.
The sports drink is usually the best thing there, for a plain reason. It delivers fluid, carbohydrate and electrolytes in one grab and goes down fast, which is the only property that matters when walking toward the line. Even a few sips helps.
The other question athletes ask me constantly is whether it is ever too late. It is not. Minute eighty-five still counts.
Hydration deserves a note here, because it matters most while waiting and it is the easiest thing to let slide. What matters is arriving hydrated, whether starting or sitting. On the bench it becomes maintenance. Steady sipping beats drinking a lot at once, since not being out there losing much. The most convenient check is urine color. Pale lemonade is the target while darker means intake needs to come up. Completely clear usually means either too much plain water or not enough electrolytes for the body to absorb what is going in.
What to eat after the match, based on the minutes played
Here is the part almost nobody adjusts. It is the only point in the day where playing time should change what goes on the plate.
Think of it as a sliding scale with three markers on it. Total intake tracks minutes played, carbohydrate carries almost all of that movement because carbohydrate is what got spent, and protein holds steady no matter what the day was.
A player who went the full eighty-five gets a full meal with carbohydrate leading, to replace what actually went.
A player who got twenty minutes needs less carbohydrate, because there is less to replace, with protein sitting right where it always does and the overall meal somewhat smaller.
A player who dressed and never came on sits furthest along that same scale. He ate for a match he did not play, so tonight is a holding night. A general balanced meal covers it.
I want to flag that last one honestly. I went looking for a study that followed an unused substitute and measured what his fuel did overnight, and I did not find one. That paragraph is how I coach it rather than a research finding.
One more thing on the athlete who plays less, because it runs the opposite direction from what people expect. The next day is often the harder session, since the training load has to come from somewhere. Whether that is true at your club varies enormously. Watch for it and find out.
Why standard carbohydrate guidance was not written for youth players
If you have researched this yourself, you have probably met carbohydrate periodization. Match intake to the demand of the session. It is a sound idea and it is well supported. It also was not written for your athlete, and its authors say so.
The primary hesitation is around the concern of inducing calorie restriction at a young age and in a susceptible population. That is a big concern and is treated cautiously as it should be. That's not to say some periodization is completely wrong for younger populations but that additional caution needs to be observed.
A 2025 audit in Sports Medicine then reviewed 258 studies and 4,475 participants to see who the evidence for periodization comes from. In observational work, the adult and adolescent split is close to even. In experimental research, which is where an idea gets tested, adolescents make up 25 percent. That audit also noted that as of its publication, no field study had tested carbohydrate intake during a match or in the first four hours after one.
None of that makes the framework wrong. It means the boundary is real, and that caution is warranted to be mindful of.
For a growing athlete, the risk sits mostly on one side. A teenage body needs energy for growth on top of everything training is already asking of it. Underfueling at that stage costs more than overfueling does. Which is why the answer to an uncertain day is never to eat less.

Should my son eat a full pre-game meal if he probably will not play much?
Yes. Eat it as though he is starting, every time. The cost of guessing wrong lands entirely on him, and there is no way to correct it once the match begins. The exception is a genuinely known rotation, where a coach has told him outright that he is going on at a set point.
How long before a soccer game should a player eat?
The full meal about three to four hours before kickoff, and a smaller top-off about sixty to ninety minutes out. For an early morning game, the night before becomes the main meal and the morning is a top-off.
What should a soccer player eat right before coming on as a substitute?
A few sips of a sports drink is usually the best option available, because it provides fluid, carbohydrate and electrolytes quickly and a substitute typically gets about a minute of notice. It is never too late in a match for this to be worth doing.
Is the pre-game meal wasted if I never get into the match?
No. He ate for a day he did not have, so that night is a holding night, and a normal balanced meal covers it. The instinct to eat less next time is the wrong lesson to take from it.
I feel heavy after eating before games. What should I change?
Look at what was on the plate and how long before kickoff it went down. The portion size can many times be the culprit but a fairly equal effect could be the specific type of food consumed. That feeling tends to come from higher fat or higher fibre foods that take longer to clear, and it would have shown up whether he played or not. Test any change at a training session before a match.
How do I know if I/my athlete needs to work with a sports dietitian?
The clearest signal is a pattern that training has not fixed. Fading late in matches despite being fit. Feeling heavy at kickoff no matter what he eats. Getting through a soccer season without ever knowing whether his fueling helps or gets in the way. A conversation is usually enough to tell whether there is something worth working on.
